Most people are leaving serious size on the table because they're training back wrong. Let's fix that right now. 💪 WHY MOST PEOPLE HAVE A WEAK BACK The back is an invisible muscle group — you can't see it in the mirror while you train it. That means most people have zero mind-muscle connection with it. They pull with their biceps, shrug with their traps, and use momentum to move the weight. Result? The arms get trained, the back gets nothing. Before every single set, practice this: depress your shoulder blades DOWN and BACK before you initiate the pull. That one cue will do more for your back development than any exercise swap. 🏋️ THE BIG BACK WORKOUT 1️⃣ Barbell Deadlift — 4 sets x 5 reps This is the foundation of back thickness. Deadlifts hit your entire posterior chain — spinal erectors, traps, lats, glutes, and hamstrings all working together under maximum load. Set your hips back, brace your core like you're about to take a punch, and drive the floor away. Keep the bar close to your body on every inch of the pull. This isn't a lower back exercise — it's a FULL back builder when done correctly. 2️⃣ Weighted Pull-Ups — 4 sets x 6–8 reps Nothing — and I mean nothing — builds lat width like weighted pull-ups. The long head of the lat gets a full stretch at the bottom and maximum contraction at the top. Use a dip belt or hold a dumbbell between your feet. If bodyweight pull-ups are still a challenge, do lat pulldowns instead with full range of motion. The stretch at the bottom is where growth happens — don't cut it short. 3️⃣ Barbell Bent-Over Row — 4 sets x 8 reps This is your primary mid-back and thickness builder. Hold your torso at roughly 45 degrees, brace your core hard, and drive the bar into your lower chest — not your belly button. Lead with your elbows, not your hands. Squeeze your shoulder blades together at the top and control the descent. Go heavy here, but never at the cost of your lower back rounding under load. 4️⃣ Seated Cable Row (Close Grip) — 3 sets x 10–12 reps The cable keeps constant tension on your mid-back throughout the full range of motion — something a barbell can't do. Drive your elbows back past your torso, squeeze your rhomboids and mid-traps hard at peak contraction, and hold it for 2 full seconds. On the way out, let your shoulder blades protract fully so your lats get stretched completely before the next rep. 5️⃣ Single-Arm Dumbbell Row — 3 sets x 12 reps each side This unilateral movement lets you move through a bigger range of motion than any barbell variation. Brace your core, let the dumbbell hang and fully stretch the lat at the bottom, then drive your elbow up and slightly back toward your hip. Think about pulling your elbow to the ceiling — not just lifting the weight. No twisting, no momentum, no rushing. 6️⃣ Face Pulls — 3 sets x 15–20 reps Non-negotiable for long-term shoulder health. Your rear delts, rhomboids, and external rotators take a beating from heavy rows and pull-ups. Face pulls keep everything balanced and your rotator cuff healthy so you can train back hard for years. Pull the rope to your forehead, keep your elbows high and wide, and externally rotate at the top.
