THE MOST NUTRIENT-DENSE FOODS BY CATEGORY LEAFY GREENS Spinach, kale, and Swiss chard are among the most micronutrient-dense foods on the planet. A single cup of cooked spinach delivers over 800mcg of vitamin K, 245mg of magnesium, and meaningful doses of iron, folate, and vitamin A. Eat these daily — raw or cooked, both work. ORGAN MEATS Beef liver is nutritionally unmatched. A 100g serving contains over 6mg of vitamin B12 (250% DV), 4,900mcg of vitamin A, 6mg of iron, and high amounts of copper, zinc, and riboflavin. If you're eating for micronutrients, liver is the top tier. Even once a week makes a difference. EGGS One whole egg contains 13 essential vitamins and minerals. The yolk holds choline, selenium, vitamin D, B12, and zinc. Don't skip the yolk. Two whole eggs daily covers a significant portion of your micronutrient baseline, especially for B vitamins and fat-solubles. A 30g serving of pumpkin seeds delivers 2.5mg of zinc and 150mg of magnesium. Brazil nuts provide selenium: just two nuts per day covers your full daily requirement. COLORFUL VEGETABLES Orange and red produce — bell peppers, carrots, sweet potatoes — are loaded with vitamin C, beta-carotene, and potassium. One red bell pepper has more vitamin C than an orange. Variety in color = variety in micronutrient coverage. THE SIMPLE RULE Build every plate around a protein source, a green vegetable, and one colorful vegetable. Add seeds or legumes on the side. Do that consistently and you'll hit the majority of your micronutrient targets without tracking every vitamin. Fat loss requires a calorie deficit.
