You don’t need 20 exercises, perfect meal timing, endless supplements, or a completely new routine every week. You need a few fundamentals done consistently. For leg press, changing your foot position can shift the emphasis slightly. Higher feet generally involve more hip/glute contribution, while lower or narrower positions tend to increase knee/quad involvement. Wider stances can bring more adductors into the movement. But no placement magically isolates one muscle — use the position that feels comfortable, keeps you controlled, and lets you train through a solid range of motion. For food around your workout, keep it simple. Before training, carbs can help provide energy, with some protein if it sits well for you. Banana, toast + honey, yogurt + berries or rice cakes are easy options. Afterward, prioritize a proper protein source plus carbs — but don’t panic about an imaginary 30-minute “anabolic window.” Your total daily nutrition matters much more. For a 5-day split, you don’t need to destroy yourself every session. A few quality movements, progressive overload and enough recovery will usually beat adding exercise after exercise just to make the workout longer. And cardio before or after weights? Your priority goes first. If strength or muscle growth is the goal, lift while you’re fresh and do cardio afterward. If endurance performance is your main goal, cardio can come first. A short easy warm-up before lifting is completely different from doing a hard cardio session first.
