Scale it to your level. 30-MIN AMRAP 6 Plate Overhead Squats 6 Plate Ground-to-Overhead 10 Alternating Reverse Lunges 6 Strict Pull-Ups 10 Push-Ups Complete as many quality rounds as possible in 30 minutes. Rest when needed. The clock keeps running. PLATE WEIGHT I used a 45 LB plate, but 35, 25 or even 10 LB works great. Start lighter than you think. Thirty minutes gives a light plate plenty of time to get heavy. BEGINNER 10 to 25 lb plate Goblet squat instead of overhead squat Ground-to-chest instead of ground-to-overhead, or use a lighter plate and shorten the range of motion Bodyweight reverse lunges Band-assisted pull-ups, jumping negatives or rows Wall, elevated or kneeling push-ups INTERMEDIATE 25 to 35 lb plate Overhead squats Ground-to-overhead with controlled reps Weighted reverse lunges Assisted or strict pull-ups Regular push-ups WHAT YOU’RE TRAINING OVERHEAD SQUAT: Quads, glutes, core, shoulders + upper back. GROUND-TO-OVERHEAD: Full body. Legs and hips create the force, core transfers it, shoulders and triceps finish overhead. REVERSE LUNGE: Quads, glutes + single-leg stability. PULL-UPS: Lats, upper back, biceps + grip. PUSH-UPS: Chest, shoulders, triceps + core. Find your pace and stick with it. One plate. One pull-up bar. 30 minutes.
